Dopamine Menu Builder
A dopamine menu is a list of activities organized by effort level that give your ADHD brain the stimulation it craves — without doomscrolling. Build yours below, save it to your browser, and use the "pick for me" button when you need a dopamine boost.
What Is a Dopamine Menu?
A dopamine menu is a self-care strategy popular in the ADHD community. The idea is simple: create a personalized list of activities that give you pleasure, stimulation, or satisfaction — organized by how much effort they require. When you feel understimulated, bored, or about to fall into a doomscroll, consult your menu instead of reaching for your phone.
The Categories
- Appetizers (low effort): Quick, easy dopamine hits. Things you can do in under 5 minutes with zero setup. Example: stretch, drink cold water, pet your dog, listen to a song.
- Main Courses (medium effort): Activities that take 15-60 minutes and give sustained satisfaction. Example: go for a walk, cook a meal, draw, play guitar, call a friend.
- Desserts (high effort/high reward): Big, exciting activities that require planning but give intense satisfaction. Example: day trip, concert, new recipe, rearrange a room.
- Sides (social): Activities involving other people. Example: coffee with a friend, game night, video call, texting someone you miss.
Why This Works for ADHD
ADHD brains have lower baseline dopamine levels, which creates a constant need for stimulation. Without healthy options readily available, the brain defaults to easy dopamine sources (social media, snacking, impulse buying). A dopamine menu gives you pre-made choices so you do not have to think when you need a boost — just pick from the menu.
